Bent over with rope at­tach­ment be­tween legs and cable ma­chine be­hind, use ham­strings and hips to pull up and stand straight.

FRONT SQUAT BARBELL CATCH ▼ 5 x 3 REPS

With bar in front squat po­si­tion, drop into a quar­ter-squat and ex­plode up un­til bar briefl y leaves shoul­ders, not lock­ing el­bows.

CUED CHANGE OF DI­REC­TION ▼ 4 x 3 REPS EACH SIDE

Race to­wards a cone that is 10m away. Close to the cone, cut right or left, plant­ing the driv­ing leg hard and ac­cel­er­at­ing 5m away.
